Training Principles for Hypertrophy

At ReFormd Personal Training, we create programs grounded in the science of hypertrophy. Here’s how to make your training for muscle growth in Singapore more effective:

  1. Training Volume Matters Most
    Aim for 10 to 20 sets per muscle group per week. Your programme should progressively increase volume over a training cycle, integrating periods of reduced volume for recovery or deloads.
  2. Train Each Muscle Twice Per Week
    Vary training frequency can be an effective way to manage training volume. For moderate to high volume (>10 sets per muscle per week), higher training frequencies (at least twice per week) facilitate better volume management and greater muscular adaptation. Very high frequencies (6 days/week) do not appear superior to moderately high frequencies (3 days/week)
  3. Rep Ranges: 6 to 12 is the Sweet Spot
    Muscle can grow across a wide range of loading zones (E.g. 1 to 20+ repetitions per set) provided training is taken close to muscular failure. A moderate-repetition range (6-12 rep max) provides a good balance of mechanical tension and metabolic stress to stimulate various fibre types.
  4. Intensity of Effort
    Leaving just 1 to 2 reps in reserve (in the tank), is widely considered necessary or beneficial for maximal hypertrophy as it ensures all muscles are firing.
  5. Mix Compound and Isolation Exercises
  • Compound lifts (squats, deadlifts, presses) build a foundation.
  • Isolation movements (curls, flies, lateral raises) and target weak points.
  1. Type of Muscle Action
    Both concentric (muscle shortening) and eccentric (muscle lengthening) actions should be included as they complement each other. As long you’re lowering weight under control it can create more mechanical stress and boost muscle gains. It doesn’t necessarily mean you need to lower it at an extremely slow rate (>3 seconds). 
  2. Rest Intervals
  • Multi-joint lifts: rest at least 3-5 minutes.
  • Isolation moves: 60 to 90 seconds to maximize metabolic stress.
  1. Periodize Your Training
    Progressively increase intensity and volume over weeks, but schedule deloads to recover. Targeting lagging muscle groups earlier in a session may provide a hypertrophic benefit.
