This guide walks you through the real postpartum recovery timeline, based on expert insights and grounded in what we see working with real clients every day.
1. Recovery Is Not Linear
Whether your delivery was smooth or complicated, vaginal or C-section, every recovery looks different. Genetics, age, delivery type, previous training, and even sleep or stress levels can impact your healing. That’s why we try our best not to make comparisons which has no place in postpartum recovery.
Instead, we encourage one powerful principle, to listen to your body. If you feel off, slow down. If you’re uncertain, seek support. Healing is not a race.
2. The Foundation: Your Core and Pelvic Floor
Pregnancy and childbirth stretch and stress your core’s deep stabilizing muscles, your pelvic floor, diaphragm, transverse abdominis, and lower back. Strengthening these again post-delivery helps:
- Reduce or prevent pelvic floor dysfunction, urinary incontinence, and pelvic organ prolapse
- Rebuild core strength from the inside out
- Improve posture and reduce low back, hip, or pelvic pain
- Support return to lifting, running, or high-impact movements
But here’s the key: it’s not just about squeezing. Many women develop overactive pelvic floor muscles that need to relax, not just contract. That’s why learning breathing coordination is a cornerstone of effective rehab.
3. Get Professional Support Early On
We strongly recommend seeing a pelvic health physiotherapist—even if you feel “fine.” They can:
- Assess your pelvic floor strength and tension
- Check for diastasis recti (ab separation)
- Monitor scar tissue healing
- Guide you on when and how to return to movement safely
Your OB’s six-week checkup is just the beginning. A pelvic health physio can fill in the crucial gaps.
Your Postpartum Recovery Timeline
Here’s what a progressive return to strength typically looks like, based on the Moms Gone Strong framework:
Phase 1: Rehab & Retraining (Weeks 0–6)
Goal: Rest, recover, and gently reconnect with your core.
Focus: Breathing, light walking, and gentle activation exercises.
- Week 0–2: Connection Breaths (1–2 sets of 10/day), 10 min walk 1–2x/day
- Week 3–4: Same breathing, add a light rehab circuit if energy allows; increase walking to 20 min
- Week 5–6: Walk up to 30 min/day, build to 1–2 rehab circuits/day as tolerated
Even if you feel good, avoid planks, crunches, or high-impact activity at this stage.
Phase 2: Return to Training (Weeks 7–18)
Goal: Rebuild strength and movement patterns slowly and safely.
Focus: Low-impact strength work, continued rehab, and posture awareness.
- Week 7–12: Strength training 2–3x/week, no crunches/sit-ups, walking up to 45 min/day
- Week 13–18: Add one moderate cardio (15–30 mins) + one short high-intensity session (10–15 mins) if feeling ready. Keep strength work 2–3x/week.
Start here even if you’re returning months or years after delivery, it’s never too late to rebuild the right way.
Phase 3: Bulletproof Your Body (Weeks 19–42+)
Goal: Strengthen for life. Return to running, lifting, jumping—on your terms.
Focus: Strength 2–4x/week, with cardio and movement variety.
- Gradually reintroduce high-impact work (only if pain-free and cleared)
Include HIIT 1–2x/week (10–20 mins) - Mix in moderate-intensity cardio (20–40 mins) and restorative movement like yoga, hiking, or biking
Even short 10–15 min sessions can be powerful. Consistency, not duration, is your best friend.
